Thruster

A compound movement combining a front squat with a push press into a single continuous motion. The athlete receives the load in the front rack, descends into a full squat, then drives the hips and legs to extend, transferring momentum into a press that finishes with the load locked overhead. The thruster is the most metabolically expensive lift in functional fitness because it fatigues the legs and shoulders simultaneously: there is nowhere to rest mid-rep.
Standards by discipline
"Thruster" is a movement pattern, but the loads and equipment differ across disciplines. Always specify the variant when comparing numbers:
- CrossFit "Fran" (barbell thruster): 95 lb (43 kg) for men, 65 lb (29 kg) for women. 21-15-9 reps for time, paired with pull-ups. The original benchmark and still the reference workout.
- CrossFit Open / Games (barbell): typical loads 95–135 lb (43–61 kg) for men, 65–95 lb (29–43 kg) for women, depending on the year and event.
- HYROX (dumbbell thruster): 50 lb (22.5 kg) per dumbbell for Pro Men, 33 lb (15 kg) for Pro Women. Open divisions use lighter loads. Used in HYROX 70.3 and select event formats: not in the standard 8-station HYROX race.
- Hybrid programming: athletes commonly train barbell and dumbbell variants together, with the dumbbell version exposing single-side strength and balance asymmetries.
Movement breakdown
- Receive in front rack: bar (or dumbbells) at the shoulders, elbows high, weight stacked on the trunk. Brace before descending.
- Descend: sit straight down into a full front squat: hip crease below the knee. Torso upright, weight in the heels.
- Drive + press: at the bottom, drive the floor away. Use the upward momentum from leg extension to start the press. Finish with arms locked overhead, head through the window, weight stacked over the hips.
The defining characteristic is that there is no pause at the top of the squat. The leg drive feeds directly into the press: a thruster paused at the top becomes a front squat plus a strict press, which is a slower and less efficient movement.
Common mistakes
- Pausing at the top of the squat: kills the bar momentum and forces a full strict press. Drive through with no rest at the bottom.
- Elbows dropping in the front rack: bar rolls forward and the front squat fails before the press starts. Front-rack mobility work is the long-term fix; wrist wraps help in the short term.
- Pressing with the legs locked: wastes the leg drive. Hip and knee extension should propel the bar past the sticking point of the press.
- Going unbroken under fatigue: in workouts like Fran, athletes commonly try to go unbroken from rep 1 and pay for it at rep 12. Planned breaks (e.g., 11-7-3 on the 21) tend to beat heroic unbroken attempts.
Programming
The thruster is rarely programmed for pure strength because it is limited by the press, not the squat. Most hybrid programming uses it as:
- A conditioning multiplier: 5 × 7 thrusters at moderate load, paired with running or rowing. Heart rate climbs and stays climbing.
- A pattern-loading lift: 6 × 3 thrusters at 65–75% Fran weight, focus on perfect rack and full lockout. Builds the timing of the leg-to-press transfer.
- A test: Fran is the canonical thruster benchmark. Sub-3:00 marks an elite recreational athlete; sub-2:00 indicates regional-level capacity.
Equipment notes
The barbell thruster uses a standard 45 lb (20 kg) Olympic barbell with bumper plates: the bar is sometimes dropped overhead under fatigue. The dumbbell variant uses a single rubber-coated dumbbell per hand, with HYROX events specifying competition-grade dumbbells of the size and shape standard at the event. Lifting shoes help the front-squat portion; flat shoes help the press portion. Most athletes train in flat shoes to bias the variant they will race in.
