Front squat

Also: rack-position squat

A barbell squat in which the bar rests on the front of the shoulders in the "rack position" rather than across the upper back. The front squat enforces a vertical torso and shifts the loading demand toward the quadriceps and the upper back. For hybrid athletes, it is the foundation of the thruster and the squat-throw pattern of the wall ball: train the front squat heavy and both translate.

Rack position: clean grip vs. cross grip

The bar sits on the anterior deltoids, with the elbows held high enough to keep the bar from rolling toward the throat. Two grip styles meet that requirement:

  • Clean grip: hands on the bar just outside the shoulders, fingertips under the bar with the wrist extended. Used in weightlifting and CrossFit because it is the same rack position used to receive a clean. Demands wrist and lat mobility.
  • Cross grip (bodybuilder grip): arms crossed in front of the chest, palms on top of the bar. Easier on tight shoulders but slower to bail and not used in any sport context. A scaling option, not a destination.

Athletes who can hold a clean-grip rack should train it. The cross-grip version does not transfer to the thruster or to receiving a clean.

Mechanics vs. the back squat

Compared with a back squat at the same load, the front squat:

  • Demands a more upright torso. The bar sits anterior to the spine, so any forward lean dumps the load. Athletes who collapse forward will fail the lift before they fail strength-wise.
  • Loads the quadriceps more. The upright posture reduces the moment arm at the hip and increases it at the knee. This is a widely reported biomechanical difference in strength-and-conditioning coaching literature, though the exact magnitude varies by study and load.
  • Caps the load. 1RM front squat typically lands around 80–85% of 1RM back squat. The limit is usually the rack position, not the legs.

Movement breakdown

  1. Setup: bar in clean-grip rack, elbows pointing forward, upper arms parallel to the floor, feet shoulder width. Brace the trunk.
  2. Descent: sit straight down, knees tracking over toes, hips between the heels at the bottom. The torso stays vertical throughout.
  3. Drive: push the floor away. Lead with the elbows on the way up: if the elbows drop, the bar rolls forward and the lift fails.

Common mistakes

  • Elbows dropping at the bottom: usually a wrist or thoracic mobility limit. Front-rack mobility work (foam roller t-spine extension, wrist pulses with a band) restores the position.
  • Forward torso collapse: the lift gets dumped. Lighter loads with paused reps train the upright bracing pattern.
  • Heel rise: ankle dorsiflexion limit. Squat shoes raise the heel and let the knee travel forward without the heel leaving the floor.
  • Bouncing out of the bottom: common when athletes rely on the stretch reflex instead of true strength. Pause front squats at the bottom (2–3 second hold) eliminate the bounce and expose weakness.

Programming

The front squat doubles as a strength lift and a position-specific accessory:

  • Strength: 3–5 sets of 3–5 reps at 80–85% 1RM, 1× per week.
  • Race-pattern accessory: 4–6 sets of 5–8 reps at moderate load, paired with thrusters or wall balls in a complex (e.g., 3 front squats + 6 thrusters every 2 minutes for 8 rounds).
  • Pause variant: 3-second pause at the bottom, lighter load. Trains the bracing position that the thruster's bottom turnaround demands.

Equipment notes

A 45 lb (20 kg) Olympic barbell handles every load most hybrid athletes will reach. Bumper plates are preferred over iron: front-squat fails are common, and bumpers absorb the drop without damaging the floor. Wrist wraps help athletes with limited wrist extension hold the rack; lifting shoes solve heel-rise issues.
