Muscle-up

A gymnastics movement that combines a pull-up and a dip into a single rep, transitioning the body from below the bar (or rings) to above it. The athlete pulls toward the apparatus, transitions through the support position at the bar (or hangs above the rings), and presses to fully locked arms. Bar and ring variants share the same idea but differ in the transition mechanics: the ring muscle-up is the older and more demanding version.
Variants and standards
- Bar muscle-up (BMU): performed on a fixed pull-up bar. The athlete pulls into the bar at the hip, then rotates over to a press-out. Standard CrossFit Open requirement: arms locked overhead at the top, hip-to-bar contact, full extension at the bottom on each rep.
- Ring muscle-up (RMU): performed on gymnastics rings. The athlete uses a false grip to pull, then transitions through the front of the rings into the support position. Standard requirement: arms locked at the top with rings turned out, full extension at the bottom.
In CrossFit programming, the bar muscle-up is more common because the apparatus is fixed and the rep is faster. Ring muscle-ups appear in higher-level Games and regional events.
Mechanics
The CrossFit Level 1 framework breaks the movement into three phases:
- Pull: kipping pull-up that brings the hip to the bar (BMU) or the chest to the rings (RMU). Higher pull height means easier transition.
- Transition: the body rotates from below the apparatus to above it. On the bar this is a forward roll over the bar; on the rings it requires turning the wrists out from a false grip into a support position.
- Press: from the bottom of the dip position, the arms extend to lockout. On rings, the rings rotate from the false-grip position to a stable support.
Common mistakes
- Chicken wing (one elbow up first): the most cited cause of failed bar muscle-ups. The transition becomes uneven and the second arm stalls. Cue both elbows over the bar simultaneously.
- Pulling too low: pulling only to the chin (as in a pull-up) leaves no room to transition. The hip needs to reach the bar (or close to it) for the transition to clear.
- Losing the false grip (rings): the false grip is what keeps the wrists above the rings during the transition. Athletes who lose it mid-rep fall back to a pull-up.
- Press-out failure (rings): athletes who can pull but not dip get stuck at the bottom of the support position. Strength imbalance between pull and dip is the most common cause.
Prerequisites and progression
Sommer (2008) and the CrossFit Level 1 Training Guide both treat the muscle-up as a "tested skill": meaning the prerequisites must be in place before the full movement is attempted:
- 3–5 strict pull-ups (chest to bar)
- 3–5 strict dips from a stable support
- 10+ unbroken kipping pull-ups with full extension
- For ring muscle-ups: false-grip ring rows from inverted hang
Banded muscle-up progressions and "jumping" muscle-ups from a low bar build the transition feel without overloading the joints.
Programming
- Skill EMOM: every 90 seconds, 1–3 muscle-ups for 6–8 rounds. Builds repeatability without grinding under fatigue.
- Capacity: 4 × max-set muscle-ups with 3 minutes rest. Used 2–3 weeks out from a competition to test unbroken capacity.
- Strict work: negatives from the top of the support position, slow descent through the transition. Builds the eccentric strength that protects the shoulder during failed reps.
Equipment notes
A standard pull-up bar with at least 12 inches (30 cm) of vertical clearance for the head at the top of the dip. Gymnastics rings should hang from straps long enough that the bottom of the dip clears the floor with the legs extended (typically 8 ft (2.4 m) above the floor or higher. Chalk is essential; the false grip slips badly without it. Tear management) gymnastics grips or hand-tape: extends the workable session length on high-volume days.
