Polarized training

Polarized training is an endurance training distribution in which roughly 80% of weekly sessions are at low intensity (Zone 2, conversational pace) and ~20% are at very high intensity (Zone 5, near VO2max). Critically, the model de-emphasizes the middle zone: Zone 3-4 work (tempo, sweet spot) is minimized rather than featured.
Origin
The polarized model was popularized by Stephen Seiler, an American sports scientist working in Norway. His 2010 review of elite endurance athletes (cross-country skiers, rowers, runners, cyclists) found that the world's best consistently distributed their training in the 80/20 ratio: not the threshold-heavy distribution that recreational athletes tend to default into.
Why it works
Three physiological reasons:
- Low-intensity volume builds aerobic base. Zone 2 work increases mitochondrial density, capillarization, and fat oxidation without significant fatigue accumulation. You can do a lot of it.
- High-intensity work drives adaptation. Zone 5 (3-8 min intervals at VO2max) creates a strong stimulus for cardiac output and aerobic ceiling. You can't do much of it.
- Middle-intensity work creates fatigue without proportional adaptation. Tempo and threshold work is hard but not hard enough to drive Zone 5 adaptations, and fatiguing enough to compromise the easy work that builds the base. It's a "dead zone" for most athletes.
What it looks like in practice
For a hybrid athlete training 8 hours per week:
- ~6.4 hours Zone 2: long easy runs, easy bike, easy SkiErg/RowErg work, recovery jogs.
- ~1.6 hours Zone 5: typically 1-2 sessions per week of high-intensity intervals (e.g., 5 × 4 min at VO2max with 3 min recovery, or 30/30s).
- Strength work runs separately: polarized refers specifically to the intensity distribution of the endurance work.
Polarized vs threshold-heavy
The threshold-heavy alternative (popular among amateur runners) typically distributes ~30-40% of work in Zone 3-4. This produces faster short-term gains but plateaus earlier and accumulates fatigue. Polarized is slower to ramp but produces more durable long-term adaptation.
Polarized for hybrid athletes
For HYROX, Spartan, or CrossFit Games athletes, polarized training applies primarily to the running and erg portions. Strength work (squats, deadlifts, sled, etc.) sits outside the model: train strength to its own progression.
A common trap: amateur hybrid athletes treat their HYROX simulation workouts as their "easy" Zone 2 work. They're not. A station-station HYROX simulation is closer to Zone 4 than Zone 2 due to the strength fatigue. True Zone 2 means running alone or biking alone, no station work.
Norwegian method (relative)
The Norwegian method as applied by Jakob Ingebrigtsen and others is a specific subset of polarized: particularly the use of double-threshold sessions (two threshold workouts in one day, with several hours between). It's adjacent to polarized but more aggressive on threshold work for elite track athletes.
