Weighted vest

A torso-worn load distributed across the chest and back, used to add resistance to bodyweight movements, runs, and rucks. The weighted vest is a training tool rather than a competition apparatus (it does not appear on any HYROX station) but it shows up in some of the most demanding workouts in the hybrid space, including the CrossFit Murph (1 mile run, 100 pull-ups, 200 push-ups, 300 air squats, 1 mile run, vested) and ruck-based events that descend from US military selection.

Standard loads

"Vested" loads vary by event:

  • CrossFit Murph (RX): 20 lb (9 kg) for men, 14 lb (6 kg) for women. The original prescription. Sub-RX athletes scale to a lighter vest or no vest.
  • HYROX 70.3 and select event variants: the standard 8-station HYROX race does not use a vest. Some HYROX-affiliated training events use 20 lb (9 kg) vested running segments.
  • GORUCK / ruck training: typical loads range 20–45 lb (9–20 kg). Standard military selection rucks carry 30–50 lb (14–23 kg) plus water and gear.
  • Hybrid programming: athletes commonly train with 10–20 lb (4.5–9 kg) for runs, pull-ups, and squats. Loads above 30 lb (14 kg) start to alter running mechanics significantly.

What changes under load

Rantalainen and colleagues (2012) found that young men who wore a weighted vest during normal daily activities over several weeks showed improved running speed, jumping power, and agility compared with a control group. The mechanism is straightforward: every rep of every movement is heavier, so the strength stimulus is higher per unit of work. The trade-off is recovery cost: vested sessions accumulate fatigue faster than the same volume unloaded.

Specifically, the vest changes:

  • Running mechanics: stride length shortens, cadence increases, ground contact time lengthens. Pace at a given heart rate slows by 30–60 seconds per mile depending on load.
  • Pull-up cost: 20 lb (9 kg) added to bodyweight commonly turns a 20-rep unbroken set into a 5-rep unbroken set for the same athlete.
  • Breathing: a snug vest restricts ribcage expansion. At conversational pace this is unnoticed; at threshold or above, vest fit becomes a limiter.

Selection and fit

The two main vest categories serve different purposes:

  • Plate carriers (e.g., the original GORUCK Sand Plate carrier or 5.11-style tactical vests) hold steel or rubber-coated plates of fixed weight. Higher density, smaller profile, distributes weight close to the spine. Better for runs and pull-ups.
  • Pocket vests use small bricks of weight (typically 1.25–2.5 lb each / ~0.5–1 kg) loaded into vest pockets. Adjustable in fine increments, but the weight sits further from the body and shifts more during dynamic movement.

Fit matters more than brand. A vest that rides up during burpees or shifts side-to-side during running creates compensation patterns that translate back into normal-bodyweight movement. The fit test: 5 burpees and 50 m of running. If the vest moves, it is too loose.

Programming

  • Vested runs: easy-pace runs at 10–20 lb (4.5–9 kg). 1–2× per week, 30–60 minutes. Builds the structural tolerance that vested workouts demand.
  • Vested bodyweight: Murph variants, Cindy variants (5 pull-ups, 10 push-ups, 15 air squats AMRAP), or simple EMOM pull-up + push-up sets.
  • Test days: Murph itself is the canonical vested test. Sub-50:00 is a common benchmark for hybrid athletes; sub-40:00 is competitive.

Equipment notes

Vest weights are most commonly sold in 14 lb (6 kg) and 20 lb (9 kg) configurations to match the Murph prescriptions. Plate carriers sized for 7×9 inch (18×23 cm) plates are the most adaptable, since the same carrier accepts steel, rubber, or sandbag plates. For ruck use, vests with hydration bladder compatibility and longer torso coverage extend useful range; for CrossFit-style use, shorter vests that clear the hip during squats are preferred.
