Base building

A training phase characterized by high volume of low-intensity aerobic work, intended to develop the cardiovascular and metabolic foundation for later, more specific training. Base building typically lasts 6-16 weeks at the start of a season or training block; the bulk of weekly volume sits in Z1-Z2 (below LT1) with minimal high-intensity work.

What "base" actually develops

  • Mitochondrial density: aerobic enzymes increase 2-3× over months of consistent Z2 work
  • Capillarization: capillary-to-fiber ratio rises, improving oxygen and substrate delivery
  • Stroke volume: the heart's ability to pump more blood per beat, lowering resting and submaximal HR
  • Fat oxidation: sparing glycogen for high-intensity work later in races
  • Tendon and connective tissue: slow-loading consistent work builds resilience faster than high-stress training does

How to structure a base block

  • Volume: 6-12 hours/week aerobic for hybrid athletes; 12-20 hours/week for endurance specialists
  • Intensity distribution: 80%+ Z1-Z2, 0-10% threshold, 10-15% strength work
  • Progression: volume increases ~10% per week, with one easier "deload" week every 3-4 weeks
  • Modality: primary discipline (running for HYROX runners; cycling for triathletes); secondary modes used for cross-training and injury prevention

The "you have to go slow to go fast" principle

This is the most counterintuitive part of base building. Athletes naturally want to push pace: but pushing pace during base sends signals to the wrong systems (CNS, glycolytic) and blunts the aerobic adaptation. Successful base periods feel boring. The reward shows up later in the season when threshold and VO2max work yields outsized returns on a deeper aerobic foundation.

Common mistakes

  • Going too hard: drifting into Z3 ("the gray zone") trains nothing efficiently: too hard for aerobic adaptation, too easy for VO2max
  • Going too short: 4-week bases don't deliver meaningful adaptation. Plan 6-12 weeks minimum.
  • Over-emphasizing strength: strength work has a place but should remain 2-3 sessions/week with moderate load and reps; replacing aerobic work with lifts undermines the base
  • Boredom-driven intensity: the moment Z2 feels "too easy" is the moment athletes break from the program. Discipline > motivation.

For hybrid athletes

Base building is harder for hybrid athletes because lifting volume must run parallel. A common hybrid base structure: 6-8 weeks of 80% Z2 cardio + 3 strength sessions/week (compound lifts, moderate volume), followed by 4-6 weeks of race-specific intervals layered onto a maintained strength program. Skipping base in favor of an "always race-prep" model is the most common reason hybrid athletes plateau after their first year.

Period before race

Base ends 8-12 weeks before goal race. The transition out of base typically introduces sub-threshold and threshold work, then VO2max intervals, then race-specific simulations in the final 4-6 weeks: followed by a 1-2 week taper.
