Taper

A planned reduction in training volume in the final 1-3 weeks before a competition, designed to dissipate accumulated fatigue while preserving fitness. The athlete arrives at the start line fresher than during peak training, with the same (or higher) performance ceiling.

The science

The Bosquet 2007 meta-analysis (50 studies, 1,500+ athletes) found:

  • Optimal taper duration: 14 days (8-21 day range works depending on event and athlete)
  • Optimal volume reduction: 40-60% reduction in weekly mileage/hours
  • Optimal intensity: maintain intensity, just reduce duration of intervals
  • Frequency: maintain session count: don't take more days off
  • Average performance gain: +1-3% at race day vs. peak-training performance

Anatomy of a 14-day taper

  • Week -2 (days 14-8): volume reduced 30-40%; intensity maintained (e.g., race-pace intervals, but shorter total volume)
  • Week -1 (days 7-3): volume reduced 50-70%; one short race-pace effort early in the week, then easy aerobic work
  • Days 2-1 before race: 20-30 min easy run with 4-6 × 30s strides; complete rest the day before, OR a 15-min shakeout walk + 4 strides
  • Race day: warm-up, race

Common mistakes

  • Tapering too long: 3+ week tapers in trained athletes cause measurable fitness loss. 14 days is the sweet spot.
  • Going easy on intensity: dropping intensity along with volume detrains the neuromuscular system; athletes feel "flat" on race day
  • Rest the full week: complete rest in the final 7 days deconditions. Maintain frequency.
  • Cramming workouts: "I need one more big session before race day" is the most common pre-race regret. Trust the work already done.
  • Taper anxiety: athletes feel sluggish in week -2 because volume reduction temporarily disrupts daily rhythm. This is normal and resolves by race day.

For hybrid athletes

Tapering is particularly important for hybrid athletes because the strength training accumulates more residual fatigue than pure-endurance programs. A typical HYROX taper:

  • Day 14-10: 40% volume reduction; final heavy lift session day -10; final long run day -9
  • Day 9-4: light running + light strength (sets of 3-5 at 60-70% of recent training weights, no failure); 1 race-pace simulation day -7
  • Day 3-1: aerobic only, easy mobility, no lifting
  • Day 0: race

Race-week protocol

  • 3 days out: last threshold or higher-intensity work
  • 2 days out: 25-min easy run + 4 × 30s strides
  • 1 day out: 15-min walk + 4 strides OR complete rest
  • Race day: standard warm-up (10 min jog + dynamic + 4 build-ups)
